Its become a tradition.

I always love this run every year. Its my traditional run from the Burrendale Hotel in Newcastle up to Castlewellan and around the lake and back down again.

The first three miles or so are up hill in to Castlewellan and I really felt like I was struggling. Partly due to the long grinding road but more so the lack of fuel as I skipped breakfast to get the run done early.
I recovered again and knocked out the next 4 miles in  very steady pace and then cranked the pace up coming back down the hill for home while still not raising the heart rate.

Its nice to knock this run out ten minutes faster than last year. Pretty pleading stuff.

Now to eat and drink even more.

That was a really enjoyable ride today with Jonny and Gavin.  The weather was pretty good, maybe a bit cold but the rain held off and the early frost on the road lifted pretty quickly.  The wind was still there but a bit lighter than it has been.

I'm really beginning to love the routes out around Gilford and Banbridge.  It's a lovely area, the roads are pretty decent and has a bit of everything, including about a three mile drag out of Scarva to Banbridge which Jonny "forgot" to tell us about!

I wish I had added a few more miles on to make it up to the 50 mile mark but I felt good anyway and I'm not worried on missing out on  a few miles.

That'll be the last of it for a couple of days now.  Maybe just one more run before the end of the year.

Tempo Run

A Christmas Eve Tempo run.  Normally this is done at lunchtime with my mate Brendan but given that it was Christmas Eve I waited until I got home and then wen out.
It was absolutely horrible!
I am definitely getting tough when it comes to running in all conditions,  I am pretty much prepared to go out in any weather and give it a go, although as I came out the end of my street and almost got blown over, I did think about the wisdom of my choice but I just bent over in to the wind and got on with it.

The conditions were definitely not conducive to tempo running, although the main objective is to put out a tempo effort.  The pace was down from last week but to be honest I don't care as I worked hard  and was pleased with that average pace.

Two days off over Christmas and then back at it again.

Yet ANOTHER bloody windy and wet day.
Just a normal paced Zone 2 run in the blistering heat and sunshine of a Norn Iron winter!!

Very steady paced effort and I felt great apart from the wind blowing the rain sideways in to my eyes!

Maybe out on the bike tomorrow so long as the Hurricane dies down.

Wallace Parkrun

This was it.  My hit out at trying to get the full set of PBs this year.  I'd already got it for Marathon, Half Marathon and 10K, so all I needed was to bad a time of 22:38 or better for a PB.
Wallace Parkrun is harder than Queens Parkrun where I set the previous best last year but I was feeling relatively confident.

I started a bit too quick but I managed to pull my self on to pace again and I held on for the PB that I was so keen to get.
It may not seem like a lot to get a PB of 17 seconds but it means a lot to me.
This is proof for me that the tempo runs and hard work are starting to pay off already.

Once again another windy and cold day.  Who'd have thought that winter in Norn Iron would be so crap!
The wind was stiff enough and it was against me for the first half of the ride, and I managed to get it either across me or behind me on the way home.  It was still cold the whole way though and I literally couldn't feel my feet after about 25 miles.

Just before getting in to Gilford the road was closed because of an accident and the Police Woman re-directed me up this country road and I asked her was she having a laugh as it was really steep but she was having none of it and sent me on my way.  What made it worse was that my chain got stuck in the big ring on the way up and I had to literally jump on the pedals to get to the top - and of course sods law meant that as I crested the top of the hill the chain slipped in to the small ring.  A bit bloody late.

Anyway despite the wind I was pretty pleased to hold a reasonable average speed which I know will improve as the winter goes on and I continue to get stronger.

 A poor week for swimming as I missed the Wednesday session and opted for beer at home instead.  How bad is that?
It was a decent enough week for cycling and the mileage was OK although once again I missed doing my Hill session.  I really will need to get this nailed down better.
My running was not quite as scheduled of planned but I will definitely take a PB at 10K and 5K in the same week.  I only got one run of any length but at least it was a good quality one and I am happy enough that the quality of all of my runs was excellent this week.

I am a bit unsure of how the training will go against my plan for the next week or so with the Christmas Break coming up.  If I can manage to get at least two bikes and runs in over the week that will not be a total disaster.

This is getting boring now but I'm not complaining.  Another great run with pace up and Heart Rate down.
I really needed it as the vast selection of sweets and lovely things in work has gone through the roof.  Everywhere I look there are Sweets, Celebrations, Buns and all sorts of Christmas lovelies.
I have the willpower of Dawn French at the Terry's Chocolate Orange factory and have been greedily tucking in to all and sundry.
I really hope that this is not a sign of things to come over Christmas otherwise I'll look like the Goodyear Blimp by Boxing day!



Anyway. it's good at the moment and I will take it while it comes.

A new 10K PB (Unofficial) but feeling class.

Tempo Run

I didn’t expect that at all.

My plan for today was to increase the length of my lunchtime tempo run from around 30 minutes to about 45 minutes.

These runs have been going really well for me at lunchtime and I give some of the credit for this to my regular ‘Tempo Buddy’ Brendan for pushing me on.

Today however, he abandoned me in favour of the meat-feast lunch at Bubbacue in Belfast, so I was on my own today.

I was a bit anxious about the run as I hoped to hold an average pace of 8 min/mile across a 10k route and although I know that is OK for the 4.3 mile runs I’d been doing, this extra two miles was a bit more of a challenge.

Anyway as it panned out, the first mile was tough enough but paced out pretty well.  As the run went on I started to feel a bit more comfortable and actually started to increase the pace slightly.

With 4.2 miles gone I actually started to realise that a PB could be on the cards here for 10K.

I knuckled down and focussed on fast turnover of the feet and keeping as relaxed as possible even though the temptation was to just work hard and forget about good form.

The last mile actually felt Ok and was my fastest of the run – probably spurred on by the overwhelming desire just to finish.  When the 6.2 mile mark ticked over I had beaten my previous time by 10 seconds.  Not much time but it meant a lot to me.

I know that this doesn’t count as a proper PB as it wasn’t in a race, however I am delighted and it’s just another indication that my running is getting both stronger and faster.

A good turbo session but my legs were paying the price for my run earlier. I found it hard to hit the high cadence.

The Monday commute.  This was a horrible commute, both to and from work.  Nothing to do with weather but more just to do with Arseholes and Traffic.
To paraphrase the Stealers Wheels Song, "Arseholes to the left of me, traffic to the right of me.  Stuck in the Middle with you."

On the way in to work this morning I nearly got wiped out.  Not by a car, oh no, but by a stupid COW who decided to just walk across the road right in front of me as I'm doing about 20MPH.  I let out an almighty scream and I swear she almost lifted off the ground in surprise and I'm pretty sure she may have sh*t her pants too, but she deserved it.  I missed her by about 2 feet and if I had hit her, she would have been in serious trouble and I'd have been a mess. (And not just because of her sh*$ty pants!)

I'm pretty sure she will learn from this experience and I know that I have learned that pedestrians are as much of a hazard as car drivers sometimes.

Technique Session

This was not the ordinary technique session.  Coach Oliver was wearing a Santa Hat to we knew something was going to be different.
It did turn out to be a different session alright - not a lot of metres but in the middle of it all was a set of Vertical kicking, Tug (push) of war kicking with a float, swim lane tig and flat out 25M sprint relays.
I absolutely loved it. It felt good to get competitive in the pool, even though I'm not the fastest or strongest I loved the competitive edge it brings out.

We even had Celebrations sweets as treats at the end.  Truly the spirit of Christmas!  I'm sure it won't last.

Holy Cow that was windy!
I knew it was windy when I went out, but I didn't expect it to be just so bad.
In all seriousness I was almost blown off my feet at a  few points. That was a wet windy tough run but once again I am delighted to hold a steady pace despite being blown about like an empty bag of Bacon Rashers in the wind!

Sadly my weather beaten arse didn't get away lighter today than yesterday, in fact it was probably worse today.
Erin and Ben were reading in Church today so I went to see them and then head out for my ride after lunchtime.  I was going to pay for that alright!
The plan today was to do about 40-45 miles but I have to admit the conditions just completely got the better of me and I had to settle for a thoroughly miserable 25 miles.
I am a bit disappointed in myself for bailing out and cutting short but I have to weight it up against risking an injury.  It was a very real possibility that I could have been blown off the bike and the belting rain just made that even more possible.
At one point I checked my cadence while riding down a slope in to the wind.  I was pedalling at 107 rpm downhill and doing 11MPH.  Not good at all.  That was like being in a wind tunnel.
 
Despite it all I am taking the positive that I still managed to hold a decent average speed and now that feeling has returned to my fingers I thought that I might write this up. ( Despite some sarcasm from folks that seemed to applaud the absence of a blog on Friday!)

 A bit of a disappointment this week.  Travel with work interrupted my training plans, so this week was a bit of a step back in volume but that might not have been a bad thing.

Rude London runners and blisters

I took advantage of being in London on business to get out for an early run around scenic Hyde Park and Green Park.

My Hotel was just behindBuckingham Palace so it was going to be pretty nice to run past the Palace and up to Hyde Park.  Unfortunately London was fog-bound and although visibility wasn’t dreadful, it was down to a couple of hundred metres at best so the run through Hyde Park was a bit less scenic than I had hoped it would be although the lack of visibility was no excuse for the rudeness of the average London runner.

Sorry to all of my London running friends, but bloody hell, what a completely unfriendly bunch.  There were literally hundreds of runners and cyclists out in Hyde Park at 7.00AM and as I’m used to giving a friendly nod or ‘hello’ to other runners here in Northern Ireland, I started doing the same as I ran along. Not one, and I really mean, not one single person even acknowledged me.

Was I invisible in the fog?  I don’t think so.  I think it was just that big city attitude and I didn’t really like it.

Anyway, the run was great and again it felt nice and easy and the pace at just over 8.30 per mile felt very comfortable indeed.

Because I missed my usual Tuesday lunch time tempo run, I arranged with Brendan to head out at lunch today to do it rather than miss it out altogether.

We modified the route a little bit but kept to the same distance.

Once again I have seen a slight improvement from last week with an 8 second time gain and the average speed improving to 7.31 per mile.

It did feel a little bit harder than I expected it to but I’m still pleased to be consistently running times that are better than I hoped for and importantly I am being very consistent on the mile splits.  Some of the credit for this must go to Brendan as he is very steady, and although he tells me he feels it tight at times, he always looks very relaxed and in control of his pace.  I know that I don’t!

The pace splits today were 7.33 / 7.33 / 7.35 / 7.24 / 7.33 – very consistent if I do say so myself.

I did forget my socks though and ran barefoot. The resulting blisters are not good. Oh well. They'll heal.

Another really enjoyable session tonight.

Do you know something?  I could really get to like this swimming lark!
Well, let's not over step the mark but it was good fun and tonight I really felt like a lot of the lessons started to sink in.
I don't want to give the impression that I'm getting good at swimming but I can feel an improvement in how I feel in the water.

We even finished up the session with a bit of a mash up with six of us swimming three abreast down the lanes.  It just reminded me of how much I actually enjoy the physical side of the swim.  A bit mad but true.

Sadly I'm missing the session on Wednesday night but I'll make up for it hopefully.

My weekend long run and I thought it would be a good opportunity to take it really easy and run at a pace that felt sedate.
The great news is that it did indeed feel very easy and the average pace was a bit slower than previous runs, but in saying that so was the corresponding Heart Rate.  Lower than it's been in a long time and plenty of space to crank up the pace a bit but still keep control of everything else.
I'm rather pleased with that.

The Sunday long run was under some doubt of cancellation and was dependent on my condition this morning following the Tri Club Christmas Dinner last night.
Thankfully on so many levels I woke up feeling fine and decided to hit the road and get a decent ride in.
My intention was to head up the hill from the house and make my way up to Divis Mountain which is a decent wee climb.  Once I got to the road just below Divis it became clear to me that I was going to have to rethink things as I couldn't even see the big transmitters on the top of the Mountain because the weather had closed in and I was already engulfed in fog and mizzle.  No point heading up to one of the best views over Belfast if all I was going to see was rain and cloud.

I then took a turn down towards Dundrod along the home straight of the Ulster Grand Prix.  Sadly the wind was absolutely battering me and it was pretty rough at times.

The wind was a constant feature of the ride and it was really strong and my route unfortunately meant that I was riding in to it or across it.  I know that his explains my slightly lower average speed but I am pleased with myself that I rode through it and even though there were some tight hills and strong winds I actually never really felt under any pressure and kept comfortable.

A pretty successful week of training and the first week that I have managed to get all the sessions in, except for the Core strength sessions.  I really am struggling to get these in to my structure but I will find a way.
The great thing is that the levels were all either consistent or up this week, more miles running and cycling and average running pace is up a bit too.
Good news I think.

Next week will be a challenge as I am away on business for a couple of days and think I will struggle to get all of the sessions in but I don't think it will kill me if I miss one or two for a week.

Sea sick in the pool

Endurance Session – 18M Pool at Gym

Quick swim at lunchtime today to make up for missing the Club endurance swim on Wednesday when I was in work in Bristol.

I haven’t done a longer straight through swim in a wee while as the Club sessions still have some drills and rest periods in them, so this was a chance to see how the endurance engine was building up.

My goal was to do 2000M and ideally in about 45 minutes.  Secretly I hoped it would be a touch quicker as the shorter 18M pool definitely helps.  More importantly though I wanted to do this at a steady 7 out of 10 effort scale.

The first 1500M went really well and I felt smooth and well in control and was working well on my body rotation and pull.  Then I started to feel a bit queasy and I decided to take a one minute rest.  I think it was the rocking motion from extra rotation combined with doing it for a longer period than I have done for a while non stop. Anyway the result was a sort of mild sea-sickness.

It did pass pretty well during the rest minute and I was able to finish off the rest of the set without puking in the pool.

I’m fairly satisfied with the swim and know that the feeling of queasiness will pass as I get more used to building the distance.

Most importantly I contained the effort and focussed on my stroke and rotation and from that perspective it was positive.

Born Again hard.

The horrendous weather put paid to any thoughts of doing my early hills on the bike this morning - it would have been too dangerous.  The wind and rain would have tested my very ordinary bike handling skills on the descent down the Pond Park Road.

I opted then for a Sufferfest Video and sure why not choose one with a simulated climb up Alpe d'Huez.
The session went really well and although probably not as tough as the hill session I had planned, it was a good substitute.

No doubt about it, I am sure most people would have looked at the weather this evening and called it quits on a run.  Not me though!  I went out and braved the elements.  After all, I am an Ironman!
Once again the tippy tappy steps and fast turnover was the focus, and once again it worked.

A low level Zone 2 Heart Rate but still cracking out a pace just over 8.30 per mile.  I am bloody delighted with that.  Would the real Jellyman please stand up?  because it just doesn't feel like me.

Tempo Run

Lunchtime tempo run with Brendan from work again.
I am delighted with this run, even though it felt pretty tough going and at times we were running far too quickly to be sustained.
I really must learn to pace myself better when running at tempo pace.
The beauty of doing this run regularly is that I can see improvements easily.
In the last three weeks I have knocked 1min40secs off the same route.

The splits were nice and even as well with 7.45 / 7.34 / 7.37 / 7.28 / 7.27.  That's pretty pleasing.

Where the hell did November go to? I can't believe it's December already.
Anyway the commute to work was relatively straightforward and on the way home I even managed to hop on the back of a couple of other cyclists and then slip ahead of them.
It was unusual for me to be the one doing the overtaking and pace setting.

Technique Session

I really enjoyed the session tonight - things are gradually just starting to feel a bit better and smoother.  I certainly couldn't be described as having 'Finesse' as Oliver was urging us to strive for but at least I was consistent. 
The evaluation set of 3X100 at the end saw my splits at 02:03 / 02:01 / 02:02 - I am pretty impressed by that and especially as I felt pretty uncomfortable on the breathing to the left set, which ironically was my fastest.

I am delighted though that I went to the 7PM session as unfortunately the 8PM session had to be cut short as someone in the pool was caught short and dispatched a brown floater in to the water.  Unbelievable!  I have to say that it wasn't one of our Club and probably a kid on the far side.  At least I hope it was!

A lesson in Group Cycling and the Week 3 IM training round-up.

The ride today was really enjoyable and it was great to get out on a group ride with the guys from the Club.
I even managed to learn something today.  I'm not all that proficient at riding in a group and not absolutely with the etiquette or the technique to move up through the group and take turns at the front.

After a wee bit of instruction from Arran who could see that I clearly had no clue, I managed to get it right.  In fact I think I did a few good turns on the front and was happy to do so as it made me push on a bit.

It was a lovely route and I was pretty chuffed with my riding.  A good end to the week.

This week was another little step up in the progression in terms of mileage and time in training.
It's been good and the additional time has felt OK and it feels relatively comfortable so I am looking forward to it stepping up a bit over the next few weeks.
I still haven't managed to nail all of the workouts planned in a week so far and this week I missed out on a Tempo Run because of my sore toe, which in hindsight was a good thing as I recovered quickly and was able to nail all the other main sessions.
I still haven't managed to get my core sessions in yet and this has been a combination of circumstances and probably more honestly, a lack of enthusiasm to do them.  I'll try to get at least one of them in this week. (Fingers crossed.)

Running faster and easier.

Well I wasn't expecting that!
As I've mentioned before I am pretty pleased with my running at the moment as I seem to be doing a decent enough pace for me in a relatively Heart Rate Zone and today was even better.

Todays' route was a bit lumpier than my run on Thursday and that makes me even more pleased with the average pace and heart rate.

While I was running I was trying to think why was it that I am finding it easier to up the pace and keep the effort relatively low.


It's potentially down to a few factors; the shorter strides and faster turnover of the feet is one possibility.  The residual fitness from my Dublin Marathon training, getting back in to some cross training and increased cycling and swimming or perhaps that I am now my lightest weight in probably 15 years is helping.

Whatever it is I am thankful for it and hope that it continues.

Another run with tiny steps, or at least it felt that way.

I have no idea what I look like when I’m doing this run with smaller faster steps, quite possibly completely ridiculous but it does seem to be working.

The fact that I managed to average 9 minutes per mile at a low heart rate is encouragement enough for me to continue with the ‘poker up bum / needing the toilet’ style of running.

Ooooh, must run, I need the loo!

A really early start this morning saw me out on the road for my Hill Repeat session just before 6AM this morning.

Thankfully it wasn’t a bad morning and although it was dark and a bit drizzly it was mild enough and not too much wind to cause me much bother.

Three repeats up the Pond Park Road was the aim and I wondered how my legs would feel after the fairly intense Turbo session less than twelve hours earlier.

The answer came pretty quickly on the first repeat as I noticed that I was spinning slower than I would have expected and that the average pace at various marker points on the way up was not quite at “optimum” levels.  It’s seems obvious to say but the Turbo session obviously sapped the leg power.  I’m actually taking this as a positive because it means that the hill sessions will be done on fatigued legs which can only make me stronger, so long as I manage nay risks from injury along the way.

I’ll be honest, it was a strange sensation riding on completely black roads, save for the occasional lorry or car passing by.  The cloud and mizzle put paid to any light from the moon, and riding with the light beam from the bike meant that it was similar to riding in a tunnel, with just the 20 metres ahead of me illuminated.  Quite exhilarating too, but I might not be saying that if it was bucketing down and freezing cold, but that’s the joy of Winter training.

Splits for the 3 repeats were:  09:25 / 09:36 / 09:55 - fairly consistent.

Another reasonably tough session tonight but very enjoyable.  Apart from 6X50M Breaststroke!
I really hate Breaststroke.  What made me feel even worse was that while I was finishing one of my Freestyle sets, Michael in the next lane was overtaking me while he was doing his Breaststroke set.  That's motivating.  Not!

Still, it was good to get another 2K in and feel half decent after it.  I might be a wee bit sore in the morning as we also did some sets with the paddles on the hands.  My shoulders won't thank me tomorrow.

Turbo Trainer - Sufferfest Revolver.

Club turbo night again and the best news was - No Fallers!
Revolver was about right as the title for the video - it was a series of 15 one minute sprints followed by one minute recovery.
Great fun and pretty tight going.

I managed to cover nearly 380 miles today.  Albeit only 18 was on the bike, the rest was made up in the car on a return journey to Kilkenny.
I don't know about Tipperary but it's a long way to Kilkenny.

I was hoping to run this morning before setting off early but my big toe is sore again so I binned the run, simply because I couldn't.  I hope it clears up pretty quickly.

Flanders ACT - New to me.

The Monday commute to and from work.
This was the first outing for my "new to me" Winter Bike.
It went really well and it's pretty comfortable.  I decided to get a winter bike so that I didn't have to worry about my good bike getting damaged in the bike rack at work or the carbon and components taking a battering over the winter.  This one is a Flanders Cyclocross bike so it is pretty robust and should hold out through the winter really well.  It also gives me the option to maybe try out a bit of Cyclocross next year if the mood takes me.
(By the way I have changed the riding position before Sean at VeloCafe Magasin has a fit!)



The commute was uneventful apart from the silly woman who decided to park in the bus lane outside Starbucks thinking this was OK!  I put her right on this through her open window :)

I'm happy enough with the way I felt for both parts of the ride and also I'm pretty pleased with the last couple of miles back up the hill home.

Technique Session

The metres are approximate as the Garmin sometimes does not count laps when using a kickboard.
There was a lot of focus on kicking tonight, including the absolutely hateful vertical kicking, which pretty much involved me trying to avoid drowning while kicking in a standing position in the deep end with my arms crossed on my chest! 
Yep!  it's as much fun as it sounds.  NOT MUCH!

Some more leg work but then the relief of pull drills.  These I like.

I know I'm only about 3 or 4 weeks back in to the pool sessions but I think I feel a bit better already.  That's good.

You know those days when you just get things done early and it feels good.  Well, this was one of those days.
Ben was dropped of to Rugby and I was on the road for 7.50AM.
I had the same plan as last time which was to aim for a shorter step and higher cadence and keep the Heart Rate low.
Guess what?  It worked again.
I felt really comfortable and well within control the whole time.  if I can keep in Zone 2 and get to sub 9 min per mile I will be pretty pleased. 

Sunday - It just didn't happen.
I was supposed to get out on the bike for a couple of hours this morning and I had been looking forward to it.  When I woke up this morning I had a total loss of motivation and decided not to bother.
Do I feel guilty about it?  Not really actually.  I know I should have done it but I am not going to worry too much although I will not be able to do this too many times.  Hopefully I will get back in to the longer ride mojo next week.

Fairly easy run tonight and one where I thought I would try something new.

Actually I tried two new things but gave up on one of them pretty damn quick.
I got both of these from the fantastic website http://www.nomeatathlete.com/
It's a great source of training tips and much more than just vegetarian writing.  I would seriously suggest checking it out.
But anyway, on to the new things I was trying.

Attempt 1 - Breathe only through your nose.  The purpose of this is for slower runs where it is important to stay within the lower Heart Rate Zones.
I tried it and maybe it was the cold weather or maybe it was just too difficult but I found myself suffocating on snot after about half a mile and struggling for breath even though I was running pretty easy.
Now I'm sure if I stick at it, I will get the hang of it and see the benefit - but literally I could not breathe and had to give up.
I might try it again on a warmer snot free day.

Attempt 2- increasing my stride rate to approximately 180 steps per minute.
I know that I don't have the quickest leg turnover and the prospect of moving the legs faster seemed a strange idea to me.  However it is supposed to help and also enable a more comfortable run at a lower heart rate.
To my surprise it actually seemed to work.  My legs were turning over quickly and I felt like I was taking little tiny steps.  Well actually I was taking little tiny steps.
I probably looked a bit funny, or maybe I actually looked a bit more runner-like.  I don't know and I don't really care.  It felt pretty good and I think I will try to stick at this one.

So the conclusion on all of this is that I will try to keep taking tiny fast steps and avoid drowning in my own snot.  Simple really.

WU - 3x100 easy, every 4th length choice & stretch.
4x100 kick (Fins & kick boards - focus on a steady and deep kick) @30s recovery.
6x50 easy (focus on when & how to breathe to the wall) @20s recovery.
3x100 steady (no pull buoy - focus on breathing pattern of 3,4,5,3 and generating power from your WHOLE body) @20s recovery.
Main Set:
4x200 - (7 out of 10 pace) bring all lessons from previous drills together and keep core tight. 30s recovery between 200's.
2 easy lengths cool down


That is the furthest I have swam in a long time so I'm pretty pleased with myself.
I did concentrate on rotating the body and generating power and I even managed to breath to the left a bit better then before.
Every week I will look for little signs of improvement.

Tempo Run

Another really nice tempo run with Brendan from work.  he Manfully came out with me even though he is not feeling 100% and was with me every step of the way.  I think he'd have destroyed me if he was feeling fit.

I'm pleased with this effort as it is a touch quicker than last week over the same course and actually felt a little bit easier.
The splits were nice and even as well with 7.52 / 7.44 / 7.39 / 7.45 / 7.45.  I've got to be happy with that.

Turbo Trainer - Sufferfest Wretched.

Back to the Club Turbo session again tonight.  A rather disappointing turn out of just four.  Not sure what puts people off but the turbo is good fun, especially in a group getting splattered by a Sufferfest video.

Although this one was only 45 minutes long it felt like a hard effort and I'm glad it wasn't an hour otherwise I might have been in a world of Ssufferlandia!  I see why this one is called 'Wretched.'

A pleasing effort and another decent session knocked out.

I even had a comment that I've lost weight in the last couple of weeks - good to hear!

Oh, and another faller off the Turbo!  Not as spectacular or funny though, or maybe I'm just getting used to seeing people fall off a stationary bike.  It's obviously the new thing.

Swimming Ugly.

The weather held up OK thankfully so I didn't get too cold or wet but it was tight enough in the traffic coming home this evening.  Some drivers really are complete plonkers!

Technique Session

This week we did quite a bit less on the distance side of things and focused a lot on being streamlined in the water and rotating side to side to reduce drag and keep form.
Oliver's mantra was to "Slice" through the water.  I get the concept OK and was trying hard to get it - as usual I was better on the right side then the left but I noticed some improvement as we went through the session.  As I said to Oliver, it was ugly but better!

Sadly I think in my case too much slicing through cake over the last few years has probably diminished my ability to slice through the water.

Two rides, a run and a rant. Not a bad end to week 1 of IM training.

Having missed this session earlier in the week because of my alarm clock malfunction, I was determined to get the session in.  I rearranged the schedule a bit and swapped my rest day about and hit the hill on Saturday morning.  Weather conditions were decent and thankfully I had the wind behind me a bit on the climb.  it did mean however that coming down the hill was a bit slower but that's not necessarily a ad thing.

I haven't done the hills in a while so I was a bit worried as to how it would go.
I won't lie.  It was a bit harder than it had been before but that's only to be expected as I was doing up to 5 sets on it previously and was getting the climbing legs but at least this was a start and it will be a weekly feature for me throughout this training cycle.

Pleasingly the three sets all went well with times for the climb of 08:54/ 09:01 / 09:27.

Fairly consistent and a positive start to the hill sessions.

While Ben was doing his warm up for his Rugby match I decided to kill the time with my Zone 2 slow run today.
Very strangely this felt like a tough run even though I was taking it easy and not worrying about pace.
It might be that I haven't run much this week, or maybe it was running so soon after the bike hill session, although there was a gap of over an hour but either way it felt much harder than it should.

I got it done though and it did get a bit easier as the run went on.

You've got to love the Northern Ireland winter!  typical weather which is breezy, cold and wet.
The rain wasn't belting down but it was what Peter Kay describes as "Wet" rain.  You know that mizzle that just soaks you through no matter what you are wearing.
Not to be put off, I hit the road nicely wrapped up with tights, gloves and overshoes on and hopefully as well prepared as possible for the conditions,

My training plan had me schedule for a 90 minute ride so I estimated approximately 24 miles or so, although the conditions were bound to play a bit of a role.

Very quickly it became clear that this was going to feel a lot longer than 90 minutes.  Within 5 minutes I was wet through and my vision was pretty impaired because of the mizzle. Imagine driving your car without wiping the windscreen and it fogging up.  That was it!!

My route was undulating and one that I have done many times.
I felt a bit tired early on and realised that the winter wheels which I had put on the bike were substantially heavier than the normal ones I ride.  It is amazing the difference in a set of wheels.  In some ways the heavier slower wheels are good for winter training as they will build a bit of strength and the decent race wheels will feel so fast when I get them back on again.

Anyway I started to feel a bit stronger and pushed through the rest of the ride pretty well, although I was really freezing cold and wet.

By the time I got home I was able to wring out my gloves and empty my shoes.  so much for my "best that money can buy" SealSkinz Overshoes!

I'm reasonably happy with the ride and the average speed.  not too bad as a start.

On a completely non training related point.  Later in the day I took the Dog for a walk to Wallace Park in Lisburn.  It was lovely and the leaves were beautiful colours. 

However, I'm about to have a rant here and I'm not being at all sexist about this.
One of my recently developed pet hates is seeing women out running who are obviously "Boot Camp" regulars. (Usually in pairs!)
They are bloody annoying!  They run along then suddenly stop, walk a bit.  Which is fine but this pair proceeded to launch in to the most pointless exercise in the middle of a run.
The first one started doing about 150M of lunges and the other got on to hands and started walking monkey style along the side of the football pitch!! 
What the Hell is that all about.

I blame Boot Camp and some of the so-called "Trainers" who take these.  A lot of the exercises they do seem to be pointless and certainly not any use when mixed in during a run.
Another one that I see regularly is running carrying hand weights!!  Why?
Just run faster it'll have more effect.

Well that was a bit flipping annoying!
I set my alarm this morning for 5.45AM so that I could get up and do my early morning Hill session on the bike.
I was actually looking forward to it, so you can imagine my amazement when I wake up, look at the clock to see it is 6.30.
How the hell did that happen?  It seems that I also turned the volume down and the alarm did go off but I just couldn't hear it.

Oh well.  I'll try to make it up at some point this week.

Swimming ( 1850M / 00:54:13)

Arran was taking the session tonight and he had it labelled as an endurance session. Given my lack of endurance swimming recently I was dreading this a bit.
As it turned out I didn't really need to worry too much.  It certainly was a tougher session than I have done for a while but pretty enjoyable.  Early focus on kick and swim with fins then 200M sets.

Arran did however turn the screw with a nice flat out 100M time trial to wrap up.
I am not a fast swimmer and secretly hoped that given my lack of swim fitness that I could knock out a 2.00 for the 100M.
I am quite pleased that I managed 1.54.  not a lot faster but still not bad at this stage of the season.  The goal has to be getting that number towards 1.30 later in the season.

Luckily I have no early alarm call in the morning but I will check that the volume is up as I don't want to miss work.  wouldn't that just be awful!

Two knock-downs at Fight Club. (you know who you are!)

This was the first of my tempo runs which I hope to do at lunchtime every Tuesday when possible.
I was lucky enough to run with Brendan from work and as he is a good bit quicker than me I thought this would be good for a Tempo run - aiming for 8 mins per mile for around 30 minutes.
lucky for me Brendan cranked out a tempo run yesterday and was treating today as a bit of an easier run.

Setting out I knew the pace was a bit hot and to be honest I found it hard to pace for the whole run.
I am comfortable holding anything around 8.30-10.00 per mile and being pretty consistent mile to mile, however as this pace is not my normal pace I find it harder to judge.

The positive slant on this was that my deviation from pace tended to be faster rather than slower.

Anyway I'm happy enough with the run and felt OK after it too, although after showering it took me about half an hour to cool down once I was back at my desk.

Back to the Turbo again but this time with the Club.  once again about 7 of us turned up to endure Fight Club courtesy of The Sufferfest.
Sadly for poor Arran he suffered a puncture after only about fifteen minutes.  I didn't think you could get a puncture on the Turbo but obviously it can be done.

The session itself was tough with lots of short sharp bursts which really sting the legs.  It's funny how it felt different to the Angels session yesterday.

Not content with a first in the form of a Turbo puncture, the Boys decided that tonight would be a good time for me to catch another first.

That's right Two!  Not content with watching Chris fall off the Turbo and slam to the floor, Ian decided he would have ago at chucking himself to the ground when getting off the bike.

Maybe they were inspired by the title "Fight Club" or just knackered, I don't know but the end result was pretty funny anyway.

I'm sure they are hoping that in the spirit of Fight Club, the first rule is never talk about Fight Club (or falling off the bike!) that I would not mention it.  Sorry Lads I couldn't not give you a slagging about it!

Well I might as well start as I intend to go on.  An early session saw me once again tackle the Sufferfest on the Turbo trainer.

It wasn't any easier than the session doing the same workout with the Club last week.  If anything the lack of being in a group saw my average speed drop a touch - however conversely my heart rate stayed a bit lower too.
Was I not working hard enough, or had I paced it about right?  Who knows?  Not me.

I enjoyed it and I'm looking forward to trying one of the other Sufferfest videos next time. I might as well have a bit of variation in my suffering!

Technique Session

Following on from last week Oliver (Coach) put us through our paces a bit more, focussing heavily on streamlining in the water and rotation on breathing.  Using the fins and float to work on keeping high in the water and streamlined certainly felt good - and then the float went away and the fins came off and then my ass and feet started to sink to the bottom of the pool.

Tonight was a really enjoyable session and it is clear that I have a lot of work to do to improve my technique but that's what Monday nights in the winter are for. Oh... and listening to Oliver!

Back in to the pool with the Club to get a decent winter of technique and general improvement in my swimming.
It's been a long time since I swam with the Tri Club, mostly due to a bot of apathy and some injuries.

Given the task of Ironman ahead of me, I thought I better get back in the pool again in some sort of structured manner and I plan to make both training sessions each week when the real training starts.

This one went well, although my lack of technique was pretty well exposed but I feel like I made awe bit of progress and held my own. I also remembered how much like Fish some of my fellow club mates are, just to make you feel completely inadequate.

I had forgotten though how much I hate breathing to the left side, or drowning to the left as I once called it!

What doesn't (almost) kill me only makes me stronger.

Sufferfest - Angels

The Turbo session is a new activity for the Club this season and it replaces the old Spin class.
It wasn't a bad turnout with 7 of us turning up, although I am sure it will get more popular.

Arran had lined up one of the Sufferfest videos for us to work to.  This one was called "Angels" and featured a decent amount of simulated climbing.

It was a tough session but really enjoyable and will make the sessions on the turbo a lot more interesting than they ordinarily can be.

I can't wait to try some more of these videos.

Originally I had planned to do a duathlon today but I decided a couple of days ago not to bother as I just plain couldn't be arsed driving up to Ballymoney. So instead I hit the road with Aaron and Arran - henceforth to be known as "The A Team." - mostly because it's easier to write but also because I definitely felt like some kind of 'Crazy Foo' compared to them.

Meeting up at the bottom of my street was a bit of bonus for me as  it meant a wee bit longer in bed as the Vino from last night had an extra opportunity to get out of my system.

The A-Team had promised me that this would a Zone 2 ride, which should translate as an easy enough pace.  What I hadn't reckoned on was the stiff breeze that seemed to follow me most of the way round the loop ride.

Over recent weeks I have been concentrating on my running which seemed sensible enough as the Marathon was my main goal.  The side effect of this is a total absence of bike fitness which was cruelly shown up by Face and Howlin' Mad Murdoch every time we approached anything even resembling an upward gradient. 

On the whole I found it tough enough going which was made worse by the knowledge that the A-Team could have kicked my ass on bikes hastily knocked together by B.A. with Duct tape.
I am still pleased enough though that in a state of poor fitness and windy conditions I managed to still hold an average pace at near 16mph.

Lots of work to do still but I love it when a plan comes together.

Heading in to the Dublin Marathon I was probably feeling the most confident that I have ever been before hitting a 26.2 mile course.

Previously the curse of injuries has to a greater or lesser degree impacted on my ability to get a consistent block of training together and this has ultimately made a difference to my ability to deliver on the day.

I have pretty much come away from every one of my previous 10 stand alone Marathons with a feeling of “could have or should have done better.”

This time I have been more or less injury free in the run up, apart from a slight Achilles niggle last week which was over and done in a few days, and feeling in decent shape.

I have long harboured hopes of cracking the 4Hr mark but it has always seemed out of reach for me, and taking that in to consideration I came in to Dublin with a goal in mind of beating my previous Personal Best of 4Hr 21mins 34secs and the hope to do a 4H15M time.

Training had gone pretty well and in fact I had been knocking out long runs at a pace which was better than that required for my 4:15.  Optimism was abounding.

Fortunately (for me) I “encouraged” my club mate Keith to enter the Dublin Marathon after running with him at the Belfast Half Marathon and he expressed an interest in Dublin. Yeah sure – five weeks training is enough! 

I love the Dublin Marathon and it’s always a great excuse for a couple of days away with the family over the Half Term Break and this year was no exception.

Sunday saw us drive down and hit the Expo, collect my pack, get a new pair of K Swiss Trainers at a silly reduced price from my friend Michaels’ Pure Running stall.  €40 for a pair of K Swiss!! Bargain.

After a bit of wandering round shops we adjourned back to the hotel, put the feet up for an hour or two and then headed out for dinner.

Keara struck lucky at the restaurant, being rewarded with a huge glass of wine for free because they had been so slow in delivering our food.  I was gutted as I was off it ahead of the big race next day.

It’s fair to note that this wasn’t her first glass either!

Back to the hotel and asleep for about 11.30PM meant that I should hopefully get a decent nights’ sleep and feel refreshed in the morning.
After an early Breakfast I met up with Keith and Andy outside my hotel and we made our way to the start area.  This would be the last we saw of Andy as he was aiming for about a 3.30 finish time, while Keith and I planned on something a little more sedate than that.

Now I don’t exactly know what got in to me but at the Expo I lifted a pacing bracelet for a 4Hr finish time and decided that I was going to go for it.  I would aim to stick with the 4Hr pacers and hold on for as long as I could with the view that if I slowed down I hopefully would hold on to get the 4.15 PB.

After what seemed like an eternity of hanging around before the start, corralled in the start pen trying to keep warm and looking like a plonker in my bin bag to keep we eventually got off to the start line for our wave, which was the 3.50-4.15 estimated finish time.  This time wasn’t entirely wasted as unbelievably I was standing right behind another friend, David Patterson.  What were the odds of that among nearly 15000 people?  We had a quick catch up and chat before moving off.

Keith was happy enough to go with my pacing plan as this was his first Marathon and he was hanging his hopes on my experience.  Mad fool that he is!

We got the 4Hr pacer in our sights and as the gun went off we tried to keep them in view through the crowds.

Within about half a mile it became obvious to us that the 4Hr pacers had obviously mistaken themselves as the 3.50 pacers and were racing ahead at a pace well in excess of the 9.08 required for 4Hrs.

Undeterred we pushed on to keep them within range and eventually by about 4 miles we decided the more or less ignore them and stick to our own 9.08 per mile pace as they were clearly going too fast.  At one point they were only 150 metres behind the 3H50 pacers.

At this stage I made a decision in my head to adjust my plan as I was feeling pretty comfortable at the pace we had been holding.  I decided to hold a steady pace at just around 9.00-9.10 per mile, keep relaxed and aim to stay strong for the second half of the marathon and if possible move the pace along a wee bit.

We went through half way at around 2H01 and this was just about right and was OK given the congestion in the earlier part of the  race.
The support along the route was the usual mix of enthusiasm and Dublin craic with a particular highlight being a supporter holding a poster saying “Run like you left the immersion heater on!”

Just after half way Keith started to get a bit of a niggle in his knee, which had been working on him over the last week or do.  This injury led to one of my most memorable Marathon moments ever.

Asking for a drink of my water, Keith proceeded to pull out a Diclofenac anti inflammatory tablet from his running pouch only to drop it.

In his own words, he was like a Junkie from Trainspotting, on the ground on his hands and knees trying to gather up the pill like it was his last few grams of Heroin.

It was bloody hilarious with all of these people almost trampling over him as he frantically tried to gather it up.  Priceless!

Shortly after this the pain in his knee got quite a bit worse despite his best “junkie-esque” efforts and he encouraged me to go on ahead.

I Managed to pick up my pace a little bit and set myself the goal of maintaining a 9min mile for the remaining 10 miles.

I surprised myself to see that by and large I maintained this and found myself at the 20 mile mark in around 3H04mins.  This meant I had around 56 Mins to do a 10K.  Ordinarily that would not be a problem but at the end of my fastest marathon to date that might be a tough enough challenge but I was determined to give it everything.

I had a thought bouncing around my head from here on in which was saying, “ Don’t be ‘That Guy’ who finishes just a few seconds over the 4Hr mark – don’t be 4H and 1 second!  Push on. Push on!”
I pressed on with the aim of maintaining my 9 min mile pace.

One thing I began to notice through the latter stages of the race was that my Garmin watch was signalling my mile markers earlier than the official markers on the course.  As the miles progressed the difference grew.  By the 24 mile mark on the course, my Garmin was reading 24.2 miles.  Quite a bit of a difference and one that would come back to haunt me very soon.

At around 23 miles I felt a tap on the shoulder and it was another Facebook Friend Iain O’Kane running up alongside me.  He too was on for a 4Hr finish and we ran together for another mile or so.  Iain urged me to press on which I did and he was following close behind.

Rather unfortunately my hotel was around 24.5 miles in and it was tough to run past this when it would have been very tempting to just pull in and hit the Bar, but I kept pressing on and upping the pace as much as I could.

Tick Tock – time was slipping away and I was getting closer to the finish and the 4 Hour mark.  Keep going hard was my mantra and I did.
I passed the 26 mile point (which was 26.2 on my Garmin) and rounded Trinity College on to the straight to the finish line some 400 yards ahead.

Keara and the Kids were on the side of the road cheering me on and this gave me just another little boost for the final few hundred yards.  I hit it as hard as I could manage, but with about 150M to go I realised that my watch had just tripped over the 4Hour mark and I had missed the goal.  Apart from feeling like I wanted to cry because I was going to be “That Guy,” I also thought I should just slow down and ease the pain as I had missed it anyway.  Then another thought struck me that I should go even harder to the finish as sometimes funny things happen with chip timing and maybe by some miracle my watch was out from the chip and I would sneak under the 4Hr mark.  Imagine if I slowed down only to find that I had only missed it by a few seconds.

I gave the last 100M everything I possibly could and crossed the line completely empty from my efforts but feeling immensely pleased at my huge PB.

My Garmin read 4H0M51secs and 26.45 Miles distance covered!   Bloody Hell, I am ‘That Guy.’

The final chip time would tell me if I was ay closer to the 4hr mark, but in my heart I knew it would never be more than 51 seconds of a difference.

As it turned out, my actual official time was 4H and 50 secs.

On reflection I am delighted with a 21 minute improvement on my previous best time and I am no longer trying to figure out how the hell I could have dropped another 51 secs to get me under the 4Hr mark.

On review, Mile 26 was covered in 8min44secs and the last 0.45 mile was done at 7.45 pace.  That would explain why I was done at the end of it!

I absolutely loved the experience again and felt remarkably good after a few minutes of finishing. I now have a very clear goal I mind and know beyond a doubt that a true Sub 4 Marathon is within reach and perhaps I can take it even lower if I can train consistently.

As it turned out Andy and Keith had great debut Marathons with 3.48 and 4.28 respectively.  Very impressive for first time out and a lot of experience gained from this will lead to improvements next time I am sure.

I will not do another Marathon now before Ironman Zurich in July but this is the best possible lead in to my training block which starts in two weeks time.

A PB at marathon distance to add to my PB at the Half Marathon a month ago are the best possible confidence boosters for the training to come.

So only 6 days to go until the Dublin Marathon and thankfully my sore Achilles felt good enough to take an easy run.  Not that I am planning on doing a lot of running this week but it is still important to get out and keep the legs ticking over.

Thankfully the tendon held up well and I felt only a slight tenderness.  So a decent result there with my not too tender tendon!

I wish I could say the same about how easy and comfortable the run felt.  As is customary when I do easy runs the week before a Marathon I always come home feeling wrecked as if I have blasted the run.  I'm sure it's all in mu head so I'm not too worried about it as I'm used to it now.

Just one, or possibly two more short easy runs before Dublin.  I'm getting excited now that I'm feeling a bit more positive about the old body holding together.

Recovering in Bristol

Unfortunately I have to be away for a few days this week for work and today I'm in Bristol.
Its a place I normally come to for meetings, stay in a hotel and leave.
Tonight I decided to do a nice easy recovery run to loosen the legs after my long run yesterday.
Once again it turned in to a bit of a sight seeing run.
I'm very impressed with the docks and waterside walk area of Bristol.
The run felt really easy and the kegs were good. So job done.

Well that's the end of the long runs done ahead of the Dublin Marathon in two weeks time.
My debate as to whether it was worth doing another 21 mile run or going a bit shorter and faster was decided when I agreed that I should join up with Keith and he wanted to do about 17 miles.

Hopefully Keith and I will be running together for as much of Dublin as I can stick with him.
We went out with the aim of doing 17 miles and holding a steady 9.15 per mile.

I think we had a great run today and I'm delighted with how it went.
It wasn't easy the whole way but it is amazing how much easier it is to put the miles away with good company.

I am feeling pretty confident heading in to Dublin now although I would seriously doubt that I could maintain the pace from the run today for the whole 26.2 miles - that pace would give me exactly a 4Hr marathon, which I would dearly love but I think it might just be beyond me at the moment.

Now I am entering taper time hope to do about three runs per week now with nothing longer than 10 miles and hopefully maintain a decent pace in the shorter runs.  The biggest challenge is to stay injury free an get to the start line in good shape feeling fresh.

2 weeks and counting.

Not a bad weekend. Long running and a cake.

In hindsight it was pretty likely that I might end up being a bit disappointed in this long run, given that my run last week was probably one of my best long runs ever.  Could I repeat this feeling two weeks in a row.  I would find out pretty soon.

Setting out with a goal in mind to hold on to a 9.15 per mile pace I wanted to see if I could build on from the feeling of invincibility last week.

Conditions were good and I was feeling pretty positive as I put the rubber on the road.

Pretty early on in my run I realised that I didn’t have that feeling of running on candyfloss (not that it felt like that last week anyway) and that holding a reasonably steady pace might not be just as easy as I hoped.  Following a broadly similar route to last week I found my pace yo-yoing a bit although the average was still sitting around the 9.15 mark and this continued through to about 14 miles.

I won’t lie – miles 14-16 back up the hill to home to begin the last little 5 mile loop from home was quite tough.  My pace slowed to around 10 min per mile and I was very glad to get to the drink and biscuit I had stashed that would see me through the last  miles.

Mile 17 is downhill so I managed to get a bit of momentum back again but the cloud of slowness descended on me again at around 19 miles.  The last 2 miles were somewhat of a struggle and mile 20 dropped to about 11 min miles.  Not good but I suppose it was forward motion!

Overall  it wasn’t a bad run and if I can hold on to a 9.30 average pace on the day in Dublin I will achieve a time of around 4H 09M marathon pace.  This would be a huge 12 minute PB and under my goal time of 4H 15M.

I am seriously considering my strategy for the last few weeks now ahead of the Marathon.  I had planned to do another 21 mile run next weekend and then go in to a 2 week taper.  I’m thinking now that I will change that slightly and next weekend replace the 21 mile run with a shorter 16 mile run with the sole intention of trying to maintain an average pace of 9.10 per mile.  

That pace seems pretty quick, however I would feel pretty confident of holding a half marathon at that pace pretty easily, so realistically it is only an extra three miles and should be very much within my level of achievement.

Why would I do that approach rather than another long run? A couple of reasons.

Firstly I’m getting a bit bored of the long runs.  Secondly I’m not sure that the extra 5 miles on the run will do a tremendous amount for my fitness and thirdly, I am worried about picking up an injury at this late stage, so hopefully by cutting the length of the long run I will reduce the chances of that happening.

I’ll make up my mind as I go through the week and decide ahead of the weekend.

We are one year old!  Lisburn Triathlon Club that is.

To “celebrate” we got a great group together and headed out for a group ride for a couple of hours and then back to our Sponsor “The Hillside” for coffee and scones.  It was fantastic to see about 20 folks out and sporting the Club gear.

The pace of the ride started out fairly sensible although early in it was clear that a lot of the guys are in better shape than me on the bike and were raring to get stretching the legs a bit and crank things up.

We more or less stayed together through to about 20 miles or so, and then some of the competitive juices started to flow and it was at this point that I lost tough with the main group.

Thankfully (for me anyway) Stuart was lumbered with me as his gears got stuck in the big ring meaning hat he had a hard time on the hills with his gearing.  I have no doubt at all that had his gears been working, he would have been up with the main bunch.

I really enjoyed getting back on the bike as it has been four weeks since I last cycled and it is so clear to me that this is the area where my fitness disappears very quickly and where I stand to make the biggest gains for Ironman.

I’m determined to improve on the bike and it would be lovely to be able to ride with the “Big Boys” in the not too distant future.

It’s definitely worth a mention that Claire made a fantastic first Birthday cake for the Club and we all got stuck in to that, along with the great hospitality from The Hillside it made for a terrific day.

The good thing is that despite a 21 mile run and a hilly little bike ride, my legs feel very good.  Just as well really as otherwise I might need to spend some time on the torture instrument which I purchased last week.

I’ve heard  so much about Foam Rollers and the benefit of using it for recover to flush Lactic acid out of the muscles that I decided to buy one.  I don’t really have much of an idea yet on how to use it but I will do a bit of research.  However, what I do know is  that the two minutes I spent just trying it out, were enough to tell me that it is going to hurt – A LOT!  Now there’s something to look forward to.
